Jet lag is not just tiredness — it's a multi-day misalignment between your internal circadian clock and the external sun-driven clock at your destination. Your body adjusts roughly 1 time zone per day on its own, meaning a New York → Tokyo trip (14-hour shift) takes 2 weeks to fully resolve without intervention. With the right protocol, you can compress this to 2–4 days.
EASTBOUND IS HARDER THAN WESTBOUND. Flying east (US → Europe, Europe → Asia) requires you to fall asleep earlier than your body wants — fighting against your circadian rhythm. Flying west requires you to stay up later, which most people's circadian rhythms tolerate naturally (we tend to drift later by ~24.2 hours/day if left alone). Allocate 1.5x more recovery time for eastbound trips.
THE MASTER PRINCIPLE: LIGHT AT THE RIGHT TIME. Bright light is the single most powerful circadian zeitgeber. Light in the morning advances your clock (good for eastbound). Light in the evening delays your clock (good for westbound). The "right time" depends on your destination time, not local time.
EASTBOUND PROTOCOL (E.G., NEW YORK → LONDON, +5 HOURS): 3 days before departure, start shifting bedtime 30–60 minutes earlier each night. On flight, sleep when it's nighttime at destination. Day 1 in London: get bright outdoor light from 7am–10am, avoid bright light after 4pm (wear sunglasses outside). Take 0.3–0.5 mg melatonin at 10pm local for 3–4 nights (low dose works better than 5 mg). Avoid caffeine after 2pm London time.
WESTBOUND PROTOCOL (E.G., LONDON → LOS ANGELES, -8 HOURS): No pre-trip shift needed for most people — your body adjusts naturally. On flight, stay awake. Day 1 in LA: stay outside during late afternoon (4pm–7pm) for bright light exposure. Avoid morning bright light (wear sunglasses if you must be out). Push bedtime to 10–11pm local time even if exhausted. Brief caffeine (small coffee) at 3pm helps push through.
THE OLYMPIC TEAM TRICK — TIMED MEALS. New Zealand and US Olympic teams use a "fasting + first-meal" protocol for travel. Fast for 12–16 hours before arriving at destination, then eat breakfast at the destination's breakfast time. Meal timing is the second-most-powerful circadian zeitgeber after light, and a single shifted breakfast can advance your clock by 1–2 hours faster than light alone. Practical version: skip food for the back half of your flight, eat a real breakfast on the ground.
MELATONIN — DOSE AND TIMING ARE EVERYTHING. The right dose is 0.3–0.5 mg, not the 3–10 mg sold OTC. Higher doses oversaturate receptors and don't work better. Take 5–7 hours before your *desired* sleep time at destination for shifting your clock; or 30 minutes before bed for sleep onset only. Liquid or sublingual melatonin is faster-acting than capsules.
CAFFEINE STRATEGY. Use caffeine deliberately. To stay awake at destination after a long flight: caffeine 100–200 mg every 4 hours, but never within 8 hours of your target bedtime. To accelerate sleep onset on day 1: zero caffeine that day. The Department of Defense uses a "two-shot" caffeine protocol for travel-impaired troops — 200 mg on landing, 200 mg six hours later, then nothing.
EXERCISE AS A SECONDARY ZEITGEBER. Moderate exercise also shifts your circadian clock. Morning workouts at destination advance your clock; evening workouts delay it. A 30–60 min outdoor walk in destination morning sunlight is doubly effective (light + exercise + meal timing if you eat after).
WHAT NOT TO DO. Don't nap longer than 20 minutes the first day at destination — long naps prevent the deep sleep your body needs that night. Don't use alcohol to sleep on the plane — it fragments REM and dehydrates you (compounding the dehydration that already comes from cabin air). Don't take Ambien or Lunesta on a daytime flight — they have a 6–8 hour half-life and you'll be groggy on landing.
MULTI-CITY AND BUSINESS TRAVELERS. For trips under 48 hours where you fly east, consider staying on home time entirely — schedule meetings during your normal awake hours and treat the trip like a working overnight. For long trips, full adjustment is worth the effort. Frequent flyers benefit from blue-blocking glasses on the plane and an Apollo Neuro device or Re-Timer light glasses for in-flight light therapy.
